Walk into most gyms and ask a trainer to build a program for BJJ or Muay Thai. You will probably get a push/pull/legs split, some conditioning finishers, and a suggestion to work on your cardio. Maybe some explosive movements thrown in because combat sports are explosive.
That program is not wrong because the trainer does not care. It is wrong because generic strength and conditioning frameworks are designed for a general population with general goals. Combat athletes are not that population.
Every one of these sports, including BJJ, Muay Thai, MMA, wrestling, boxing, and judo, places simultaneous demands on power, endurance, structural durability, and skill. The athlete training for competition has to develop all of those qualities at once, without letting one destroy another, and without the gym work compromising the skill work that actually wins matches.
The mistakes are consistent. I see the same ones at every level of the sport. Here is what they are and what to do differently.
MISTAKE 1:
MISMANAGING CONCURRENT TRAINING.
Strength training and endurance training do not simply cancel each other out. The real problem is more practical: poorly organized concurrent training reduces the quality of one or both sessions, and it tends to interfere most with explosive strength and power development.[1]
The core issue is residual fatigue. Hard conditioning leaves you tired. That tiredness does not disappear within an hour. If you finish a demanding conditioning session and then try to lift heavy, you are asking your body to produce maximum force while already impaired. You get a worse strength session, and you also make it harder to maintain the movement quality and output the session requires.
There may also be competing adaptation signals when high volumes of strength and endurance work are repeatedly combined. For the athlete, the practical concern is straightforward: excessive volume and residual fatigue can reduce the quality of the strength, speed, or conditioning work you are trying to develop.
The practical fix is sequencing. Perform the highest-priority quality while you are fresh. Technical skill development usually deserves that priority when you are learning or refining technique. Strength and power go first when that is the session's primary objective. When possible, separate demanding S&C sessions from demanding conditioning or sparring by several hours, or put them on different days entirely. That is not always realistic. When the option exists, it matters.
MISTAKE 2:
TRAINING THE WRONG ENERGY SYSTEMS, OR TRAINING THEM POORLY.
All three energy systems are always contributing. They do not flip on and off at precise time limits. Their relative contribution shifts based on intensity and duration. Understanding their approximate roles helps you train more deliberately.

Most combat athletes accumulate glycolytic stress from hard rounds and circuits and experience it as fitness. What gets neglected is dedicated aerobic development and true power work with the rest required to actually express maximal effort. The result is an athlete who can suffer through a round but cannot repeat explosive efforts at the same quality by round three.
MISTAKE 3:
IGNORING THE COMPETITION CALENDAR.
Every training decision exists inside a time context. When is the next fight? How many weeks to go? What phase of preparation are you in?
A program that does not account for those questions will consistently produce athletes who peak at the wrong time or show up to competition carrying fatigue from the final weeks of training.
A few terms worth distinguishing. A deload reduces training stress to restore readiness for more training. A taper reduces fatigue before competition while preserving the qualities needed to perform. A peak is the performance state the entire preparation process is intended to produce.[3]
One sensible structure moves through a general preparation phase (building baseline physical qualities), a specific preparation phase (sharpening what the sport actually demands), a fight camp that increases sport specificity while managing total volume, followed by a taper that reduces fatigue before competition. That is one model, not the only correct one. What it cannot do is be ignored until the week of the event.
When the competition date shifts (and in combat sports it does), adjust accordingly. If the fight moves up, stop trying to build new fitness and focus on managing fatigue. If it moves back, return to development work. The principle is simple: in the final days before competition, adjust fatigue and volume. Do not try to cram in additional fitness.
MISTAKE 4:
TREATING SKILL TRAINING AS INVISIBLE LOAD.
This is where otherwise well-designed programs fall apart most often.
When an S&C program is built without accounting for the athlete's technical training schedule, it calculates weekly load from the gym sessions alone. But your body does not share that blind spot.
Hard sparring is load. Long live-rolling sessions are load. Heavy drilling, pad work, and wrestling rounds are all load. When the strength program ignores those sessions, athletes end up accumulating more fatigue than they can recover from, even when no single session looks excessive on paper.
The stressors that carry the most recovery cost are specific: heavy lifting taken close to failure, high-volume eccentric work, repeated maximal jumps or sprints, exhaustive intervals, hard sparring, long live-rolling sessions. These stressors can affect performance and readiness for the following one to three days, depending on the athlete and the dose, and need to be distributed intelligently across the training week.
A structured priority hierarchy guides intelligent session placement. Your most important technical and sparring sessions should determine where S&C work lands during the week, not the reverse.

MISTAKE 5:
BUILDING STRENGTH IN THE WRONG PATTERNS.
Coaches who recognize that generic programs fail combat athletes sometimes swing to the opposite extreme: building programs around exercises that visually resemble fighting. The weight room builds general physical qualities. Sport practice teaches the athlete to express those qualities through actual technique. Those are different jobs, and conflating them makes both worse.

The weight room does not need to look like a gym version of a fight for the work to carry over. Build general qualities under load. Express and refine them through sport practice. Fill the gaps that individual assessment reveals.
MISTAKE 6:
NOT ACTUALLY DELOADING.
Most athletes have heard of deloads. Most do not do them in a way that produces any real recovery.
A deload reduces overall training stress so the body can absorb what the preceding weeks produced. That reduction can come from fewer sets, less weight, lower effort or proximity to failure, shorter sessions, lower training frequency, or a shift to less demanding exercise selection. The method matters less than the outcome: meaningfully lower total stress across the week.[6]
Some programs schedule deloads every four to eight weeks. Others use performance trends, competition demands, and athlete feedback to determine when one is needed. Either method can be appropriate when it produces a meaningful reduction in total training stress. What is not appropriate is running athletes through repeated hard weeks with no planned reduction and expecting adaptation to keep coming.
For combat athletes, the calculation is more complicated because the gym is only part of the picture. A meaningful deload requires total weekly stress to decrease. Reducing the barbell work may be enough in some cases, but it will not be enough if the athlete keeps every sparring, rolling, and conditioning session at maximum demand.
WHAT THIS LOOKS LIKE
IN A REAL TRAINING WEEK.
The following is an example structure for an athlete balancing BJJ or Muay Thai training with two S&C sessions per week. This is not a universal template. Training age, competition schedule, technical volume, and individual recovery all affect what the right structure looks like. This example is meant to illustrate the principles above, not to replace individual programming.

Notice what is not in this week. Neither S&C session ends with conditioning for the sake of making the athlete tired. The aerobic work has its own day, at its own intensity, for its own purpose. Wednesday's hard sparring is the anchor: the sessions around it are managed to not add unnecessary fatigue. The aerobic session on Friday is genuinely easy, not a hard interval session relabeled as Zone 2.
PROGRAMMING MUST
FIT THE ATHLETE.
Combat sports conditioning for BJJ is not the same program as combat sports conditioning for Muay Thai. A regional tournament competitor does not have the same demands as someone preparing for a sanctioned fight on a card. A twenty-three-year-old with three years of lifting experience needs a different approach than a forty-year-old with two decades of accumulated wear.
Useful strength and conditioning for combat athletes accounts for all of the following: the combat sport, ruleset, and round structure; training age and lifting experience; competition frequency and calendar; the technical-training schedule; injury history and structural limitations; weight-cut demands; individual strengths, weaknesses, and asymmetries; and sleep, work, and life stress outside the gym.
Strip any of those variables out and the program becomes a guess dressed up as a plan.
